IPL Women’s Bodybuilding Pro Kay Miller’s Crazy Leg Routine

Few body parts stand out in bodybuilding quite like a pair of well-developed legs, and IPL Women’s Bodybuilding Pro Kay Miller has built hers through years of relentless consistency, heavy training, and an unwavering work ethic. After earning her IPL Pro Card at the 2025 Virginia Championship as a self-coached athlete, Kay has continued to raise the bar. In this interview, she shares the mindset that carried her to the professional ranks, the training philosophy behind her standout lower body, and the “crazy leg routine” that has inspired fellow gym-goers while leaving them with one common reaction: “I can’t walk!”
NATURALMAG: Congratulations on earning your Pro Card last year! What did crossing that threshold into Pro status mean for you personally?
KAY MILLER: Thank you so much! When I heard the judges say, “You have earned your Pro Card,” I was beyond excited. Being a self-coached athlete, those words meant so much! The posing, dieting, and training all came together in that moment. It’s truly unforgettable.
As any athlete knows, going through prep is one of the most mentally and physically challenging parts of the bodybuilding process. Personally, earning Pro status meant my hard work had paid off. I love a challenge, and now that I’m part of the Pro League, I’m looking forward to competing against these next-level athletes.
NATURALMAG: With the James River Classic just around the corner, how are you feeling about stepping back on stage, and what improvements have you focused on since earning your Pro status?

"I also continue training heavy throughout prep. My workouts don't change from the offseason to contest prep..."

KAY: I am thrilled to be taking the stage again! When I first heard the James River Classic was coming to Richmond, I knew it was my time. This prep has been the most mentally challenging one yet, which pushed me to work even harder. During my offseason, I focused on building as much muscle as possible so that once prep began, I could peel back the layers and reveal all the progress I’d made.
Since earning my Pro status, I’ve really wanted to make my mark with my Pro debut. Reaching that milestone motivated me to kick my training into high gear and get right back to work. My biggest weakness has always been my back, so I placed extra emphasis on compound movements that better engage my lats and strengthen that mind-muscle connection.
I also continue training heavy throughout prep. My workouts don’t change from the offseason to contest prep because I believe maintaining that intensity is the key to preserving the muscle I’ve worked so hard to build.
NATURALMAG: What drew you to bodybuilding in the first place, and what keeps you passionate about it?
Bodybuilding is such a unique sport. When I got back into the gym in 2018, my goal was simply to build muscle and maintain a healthy lifestyle. I’ve always wanted to be a strong role model for my kids and my community. As I continued training, I started noticing my body changing, and I loved seeing my hard work pay off. I also began meeting other gym members, some of whom competed. They would tell me, “You should compete. You’ve changed so much since you started, and your work ethic really shows.” Hearing those words meant a lot to me.
At first, I questioned whether it was even possible. I thought, How can I do this while raising my kids, working a crazy schedule, and going to college? But despite the self-doubt, I took the leap. I found my first show in late 2019 and began my very first contest prep.
Through bodybuilding, I’ve discovered just how disciplined and mentally strong I can be, even during the toughest times. Being a positive role model is what keeps me going. Hearing people recognize my work ethic and dedication is incredibly motivating. My kids have been amazingly supportive throughout my competition journey. They’ve adopted healthier lifestyles themselves, and it’s rewarding to see those habits influence their friends as well. I’m truly in love with this sport, and with every season, I’m determined to keep raising the bar.
NATURALMAG: When you think about the challenges of the sport, what is the most rewarding aspect of competing for you personally?

"Hearing my kids shouting for me, and seeing their smiling faces keeps me going."

KAY: The most rewarding factor is seeing how much of a difference each stage presence is. Hearing my kids shouting for me, and seeing their smiling faces keeps me going. I love leaving my mark whenever I step off stage.
NATURALMAG: All right, now let’s get into those famous legs! Your legs are clearly a standout part of your physique—what’s one core principle that shapes your leg training approach?
KAY: HEAVY, HEAVY, HEAVY! I cannot stress that enough. Don’t be afraid to fail—safely, of course. I dedicate two days a week to training legs. My first leg day focuses on quads and hamstrings, while my second leg day is centered on glutes and hamstrings. I really focus on the end of each muscle contraction and holding that squeeze. That mind-muscle connection plays a huge role in my training.
NATURALMAG: Can you walk us through a typical “crazy leg day” for you—what are some of your key exercises?

"Around the gym, 'I can't walk' has become the famous last words after one of my leg workouts!"

KAY: My “crazy leg day” routine has been making the rounds for quite some time now. It has helped me grow physically while also inspiring fellow gym-goers to train hard and never give up. The compound movements that work best for me are the squat press, Romanian deadlifts (RDLs), and single-leg squats. These exercises really fire up my quads, and keeping the tempo slow helps keep the muscles fully engaged throughout each rep.
I’ve found that combining those movements with accessory exercises like leg extensions and calf raises is what really builds your legs. I typically perform five sets of each exercise. My first set is 12 reps, and the next four sets are 10 reps. If I’m pushing to failure, I won’t go below 8 reps. Around the gym, “I can’t walk” has become the famous last words after one of my leg workouts!
NATURALMAG: How do you balance building size and keeping your legs well-defined for the stage?
KAY: I find that building my legs and getting them stage-ready go hand in hand. Between sets, I’ll often flex them the same way I do during posing to see where my quads are the most defined. That gives me feedback and helps guide how I’m performing each exercise. It’s almost like seeing that pump in your legs makes you want to keep going. That hard squeeze at the end of every rep really helps fatigue the muscle and maximize the work it’s doing.
NATURALMAG: Do you have any go-to techniques for recovery, especially after an intense leg workout?

"Sometimes the best thing you can do for your progress is simply stay off your feet for a while and let your body do its job."

KAY: Recovery, to me, starts with nutrition, especially after a tough leg day. You want to make sure you’re hitting your protein and carbohydrate goals to maximize muscle recovery and restoration.
Rest is just as important. Put your feet up, relax, and give your legs a chance to recover. Sometimes the best thing you can do for your progress is simply stay off your feet for a while and let your body do its job.
NATURALMAG: Many athletes hit plateaus—how do you break through when your leg progress stalls?
